ジャーナリングは、出来事や考え、気持ちを書き残す実践です。このページでは日常の振り返りとして、事実と受け止め方を分け、必要なら次の小さな行動を考える書き方を紹介します。書く長さや毎日続けることより、自分が扱いやすい形を選びます。Journaling is a practice of recording events, thoughts and feelings. This guide uses it for everyday reflection: separate what happened from your interpretation and, if useful, choose a small next action. Choose a manageable format rather than a required length or an unbroken daily streak.
最初は「何があったか」「どう受け止めたか」「次に何をするか」を一行ずつ。書きたくない項目は空欄で構いません。下のひな形は紙にも普段のメモにも使えます。Start with a line for what happened, how you interpreted it, and what you might do next. Leave any unwanted field blank. The worksheet below works on paper or in your usual notes tool.

書き方の例:事実・解釈・次の行動を分けるAn example: separate events, interpretations and actions
次は書き分けを示す架空の例です。実際の利用者の体験談ではありません。「原因は必ず自分にある」と結論づけるためではなく、分かっていることと推測を区別するために使います。This fictional example illustrates the format; it is not a user testimonial. Use it to separate what you know from what you assume, without presuming that every problem is your fault.

最初の1回を進める5手順Five steps for your first entry
- 保存先を決める。紙、端末内のメモ、普段のエディターなど、後で見返せる場所を選びます。共有範囲も確認します。Choose a place you can revisit, such as paper, a local note or your usual editor. Check who can access it.
- 無理なく扱える出来事を1つ選ぶ。つらい体験を取り上げる必要はありません。今日気づいたことだけでも構いません。Pick one manageable event. You do not need to revisit a painful experience; an ordinary observation is enough.
- 出来事と受け止め方を分けて書く。文章を整える必要はなく、箇条書きや単語でも構いません。Separate the event from your interpretation. Bullet points or individual words are enough; polished prose is unnecessary.
- 必要なら次の小さな行動を1つ書く。答えが出ないときは、保留にして終えて構いません。If useful, choose one small next action. You can leave the question open and stop without resolving it.
- 見返すかどうかと、その時期を決める。例えば週末に確認する形を試し、負担なら量や頻度を減らします。Decide whether and when to revisit it. A weekend review is one example; reduce the length or frequency if it feels burdensome.
朝ならこれから気に留めたいこと、夜なら起きたことを扱うなど、目的に合わせて選べます。このガイドでは最適な時刻や分数を定めません。感謝できることを書いてもよいですが、前向きな結論や感謝を無理に作る必要はありません。In the morning you might note what to pay attention to; in the evening you might reflect on events. This guide prescribes no optimal time or duration. You may record something you appreciate, but you do not have to manufacture gratitude or a positive conclusion.

BaikieとWilhelm(2005)のレビューは、条件を定めた表出筆記研究をまとめています。結果は対象者や評価項目で異なり、筆記直後につらさが増す場合も報告されています。日常のメモや特定アプリで、同じ健康効果が得られるという意味ではありません。Baikie and Wilhelm’s 2005 review covers expressive-writing studies with defined conditions. Findings vary by participants and outcomes, and short-term distress can increase. These findings do not establish the same health effects for everyday notes or a particular app.

書くことでつらさが強まるなら、途中でやめたり別の話題に変えたりして構いません。困りごとが続き生活に影響している場合は、書くことだけで解決しようとせず、相談先や専門家の支援も選択肢にしてください。If writing makes you feel worse, you can stop or switch topics. If distress persists and affects daily life, support from a suitable service or professional is an option; writing does not have to carry the burden alone.

紙・端末・メールで共有範囲を確認するCheck access on paper, on a device and in email
自分宛メールでも、送信先サービスやメールボックスを経由します。「自分だけが必ず読める」とは限りません。端末のロック、アカウントの共有、通知プレビュー、同期先やバックアップを確認し、送りたくない内容は送信せずに扱います。An email to yourself still passes through a sending service and a mailbox. It does not guarantee that only you can read it. Check device locks, shared accounts, notification previews, sync destinations and backups, and keep material you do not want to transmit out of email.
シンプルメモは短い文章を設定先へ送る選択肢です。端末内の保存時暗号化と、送信先を含む全経路のエンドツーエンド暗号化は同じではありません。内容と保存先に合う道具を選びます。Simple Memo is one option for sending short text to a configured destination. Encryption of data stored on a device is different from end-to-end encryption across the whole delivery path. Choose a tool and destination that fit the content.
